The rules to know before signing up
- The timer never stops. Time runs from start to the last repetition, transitions included. Walking through the transition zone costs exactly the same as walking on the course.

- Repetitions must be valid. On wall balls, each throw must hit the target, the height of which depends on gender in the Open division, with the Pro division applying the highest specification for everyone. A non-compliant repetition must be redone, and according to regulations, penalties may apply if standards are not met.
- Only the loads change between divisions. Distances and repetition numbers are identical everywhere; five strength stations see their load increase in the Pro division, while the SkiErg, the rower, and burpee broad jumps are the same for everyone.
- Standards evolve from season to season. The exact loads for your division, as well as penalty details, must be verified in the official regulations in effect for your event. This is the only authoritative source.
Two reference points to gauge the effort: running represents approximately half the total time, and a finisher typically falls within a range of one hour to one hour forty minutes depending on level and division. As for moving to Pro, a few benchmarks circulate in the community: being able to run eight kilometers in under forty minutes, being capable of chaining about twenty wall balls without breaking them up with Pro load, and posting a solid Open time already. Expect a time increase of around fifteen to twenty percent when moving up. Two useful clarifications. On wall balls, the target height depends on gender in the Open division, and the Pro division applies the highest specification for everyone: a rep that doesn't reach the line must be redone, which, at the end of the course, is very costly. Plan your set breakdown rather than going continuously to failure.
On the sled push, the feel cannot be guessed: the stated weight tells you nothing about actual friction on the surface. If you've never pushed a loaded sled, plan a session on real equipment before your competition.
The 12-week plan
This format suits someone already active. With a solid running base, eight weeks may be sufficient. Starting from zero, it's better to spend several months building a capacity for regular running before adding specific work: doing it the other way leads to injury.
Roxzone and race strategy
A race strategy fits on one page and is prepared during the simulation. It answers four questions.
- What pace on the runs? Set a target pace intentionally below your reference pace on eight kilometers, with the idea of accelerating in the second half if sensations allow. Starting too fast is the most costly mistake in this format.
- How to break up the stations? Decide your sets in advance, especially on wall balls and burpees. A planned breakdown holds better than a decision made while saturated.
- What to do in the roxzone? Know where you're going, don't move mindlessly, prepare your grip when arriving at the station. These seconds repeated at each transition weigh on your final time.
- How to manage grip? Anticipate that the sled pull taxes the forearms and the farmers carry comes next. Release your hands as soon as possible on the runs and during phases where grip isn't needed.
Nothing new. No new shoes, no unfamiliar product, no untested nutrition protocol, no strategy improvised on the starting line. Everything you use in competition must have been validated several times in training. It's the simplest rule to follow, and one of the most frequently broken.
Nutrition, sleep and recovery
A twelve-week preparation almost never fails from lack of motivation. It fails because the body cannot handle the load: insufficient sleep, protein intake too low, recovery neglected. Three levers, in order of importance.
Sleep, first. It's the most powerful and least costly recovery factor. A preparation that stacks running, strength and intervals on degraded sleep leads to stagnation then injury.
Basic intake, next. High training load increases the need for energy and protein, and the latter depends as much on total quantity as on distribution throughout the day. Proteins contribute to the maintenance and growth of muscle mass, making them the foundation of recovery between sessions.
